Creatine Dosing and Timing for Women: How Much, and When

Creatine monohydrate is one of the most heavily researched supplements in sports nutrition, and yet the practical questions women ask about it are the ones with the least tidy answers. How many grams. Whether to load. Before training or after. Morning or night. Whether you are supposed to cycle off it every few months.

Part of the reason those answers feel murky is that most of the protocols in circulation were built on studies in men. In a review of participants across exercise science research published between 2014 and 2020, women made up roughly one third of all participants, and only 6 per cent of studies recruited women exclusively. So it is worth looking at what the dosing and timing literature actually establishes, what it establishes only in men, and where the honest answer is that it does not matter much either way.

How much creatine the research actually uses

Start with the baseline. A normal omnivorous diet supplies roughly 1 to 2 grams of creatine a day, mostly from red meat and seafood, and that leaves muscle creatine stores about 60 to 80 per cent saturated. Supplementation is essentially the exercise of closing that gap. According to the International Society of Sports Nutrition position stand on creatine, supplementing raises muscle creatine and phosphocreatine by 20 to 40 per cent above habitual levels.

The figure that matters day to day is the maintenance dose. The position stand puts it at 3 to 5 grams a day once stores are saturated, and notes that some larger athletes may need 5 to 10 grams a day to hold that saturation. That range is not arbitrary. It scales loosely with muscle mass, which is why a 60 kilogram recreational lifter and a 100 kilogram rugby player do not need the same number.

For most women, that puts the practical daily dose at the lower end of the range. A 2025 systematic review of creatine in active females, published in Nutrients, describes maintenance as 3 to 10 grams daily depending on the size of the athlete. Loading phase, or just start at your daily dose

This is the question that generates the most confusion, and the answer is genuinely simple once you understand what loading is for. Loading does not produce a higher end point. It produces the same end point, faster.

The classic loading protocol is 5 grams of creatine monohydrate taken four times a day, roughly 0.3 grams per kilogram of body weight, for 5 to 7 days. That is the fastest documented way to saturate muscle creatine stores. The alternative is to skip it entirely and take a single daily dose from day one, which the ISSN describes as around 3 grams a day for 28 days. Same destination, slower road.

A 2025 meeting report on creatine in women's health, published in the Journal of the International Society of Sports Nutrition, puts the same trade-off in plain terms: a loading phase of 20 grams a day in four 5 gram doses saturates stores in 5 to 7 days, and a similar increase can be reached with a daily 5 gram dose over 3 to 4 weeks.

So loading is worth considering if you have a competition, a testing block or a training camp in three weeks and you want stores full before it. If you are supplementing as part of an ongoing routine with no deadline attached, there is no evidence you end up worse off by simply starting at your daily dose. The higher intake during a loading week is also the period when transient gastrointestinal discomfort is most commonly reported, which is a reasonable argument for skipping it if you have no reason to rush.

Before training or after training

There is a persistent claim that post-training creatine is superior, on the logic that blood flow and nutrient uptake are elevated after exercise. A handful of small studies do lean that way, but the evidence is thin and the effect sizes are modest.

The most directly useful trial here is worth knowing about because, unusually, close to half its participants were women. Published in Frontiers in Sports and Active Living in 2022, it was a randomised, double blind, placebo controlled trial of 34 resistance trained collegiate athletes, 18 male and 16 female, drawn from women's soccer, women's volleyball and football. Participants took a 5 gram dose either within an hour before training or within an hour after training, for 8 weeks, alongside a supervised resistance program.

All groups improved. Fat free mass rose by an average of 1.34 kilograms, upper body strength by 2.21 kilograms and lower body strength by 7.32 kilograms, with fat mass and body fat percentage falling. The conclusion the authors reached was unambiguous: the timing of creatine monohydrate did not exert any additional influence over the measured outcomes.

One detail worth noting is that every participant in that trial took their creatine with 25 grams of whey protein isolate and 25 grams of maltodextrin. That is consistent with the ISSN observation that co-ingesting creatine with carbohydrate, or with carbohydrate and protein together, has been reported to promote greater creatine retention. If you want a rule that is actually supported, it is take it with food, not take it at a particular hour.

To date, there does not appear to be differences required in the approach to supplementation between men and women. Following a loading phase, and for a daily dosing strategy, consistency of 3 to 5 grams per day appears to be an important factor in maintaining tissue saturation.

Does the time of day matter

Not in any way the research has been able to demonstrate. Creatine works by saturation, not by acute dosing. Unlike caffeine, where the effect tracks the blood concentration curve on the day, creatine's effect depends on how full your muscle stores are, and those stores turn over slowly. What you take today contributes to a pool that has been building for weeks.

That is why no trial has managed to show a meaningful morning versus evening difference, and why the pre versus post training question came out flat above. The dose you actually take reliably is worth more than the dose you take at a theoretically optimal moment and then forget three days out of seven. On rest days, when there is no session to anchor the habit to, this matters more than people expect, and attaching it to an existing daily routine is the practical fix.

Consistency, missed days and whether to cycle off

Cycling creatine, taking it for eight weeks and then deliberately stopping for four, is a habit inherited from supplements that genuinely do require washout periods. Creatine is not one of them, and the position stand is clear on the two reasons why.

The first is the timeline. Once muscle creatine stores are elevated, it generally takes 4 to 6 weeks for them to return to baseline after you stop. So a deliberate four week break is not a reset. It is simply four weeks spent slowly giving back the saturation you spent weeks building, followed by another few weeks rebuilding it.

The second is the fear that usually motivates cycling, which is that continuous supplementation will suppress your body's own creatine production. The ISSN position stand addresses this directly: no evidence has suggested that muscle creatine levels fall below baseline after cessation of creatine supplementation, so the potential for long term suppression of endogenous synthesis does not appear to occur.

The same slow timeline is reassuring in the other direction. Because stores drain over weeks rather than hours, missing a single day, or a few days across a holiday, does not undo anything. Take your usual dose the next day and carry on. There is no need to double up to compensate.

What is different for women, and what is not

The protocol itself is not different. That is the headline finding of the 2025 women's health review quoted above, and it is worth saying plainly because a lot of marketing implies otherwise. There is no separate female dosing schedule that the research supports.

What does differ is the starting point. The same review reports that women show roughly 20 per cent lower creatine synthesis rates than men, and 30 to 40 per cent lower dietary creatine intake on average, the latter largely reflecting differences in red meat and seafood consumption. Neither figure changes the recommended dose. Both are relevant context for how much of the gap between habitual intake and saturation a woman is typically starting with.

One genuine dosing distinction in the literature is not sex specific at all, it is tissue specific. Research into brain creatine concentrations has used higher intakes than the muscle protocols, in the order of 15 to 20 grams a day for 5 to 7 days followed by 5 to 10 grams a day. That is an active research area rather than a settled recommendation, and it is not the dose range relevant to a standard daily supplement.

It is also worth holding the overall evidence base honestly. The 2025 Nutrients systematic review screened 10,563 records and found 27 eligible studies in active females, with interventions ranging from five days to twelve weeks. Most of those studies showed no improvement in performance outcomes compared with placebo, and the review's authors judged that methodological considerations specific to female participants were poorly addressed by most of them. The dosing and timing guidance above is well established. The certainty about performance outcomes in women specifically is a work in progress.

The bottom line

The dosing and timing questions turn out to have far less riding on them than the internet suggests. A consistent daily dose in the 3 to 5 gram range maintains saturation. Loading is a speed option, not a quality option, and it is optional. Before or after training makes no measurable difference. Time of day makes no measurable difference. Cycling off has no established rationale and simply costs you saturation. Taking it with food may modestly help retention.

Which leaves consistency as the only variable that reliably matters, and that is a product design problem as much as a discipline problem. A dose you can mix into whatever you already drink, that does not grit or clump, is a dose you will still be taking in week twelve.
